Does Being Sedentary Really Burn Fewer Calories? What the Research Says

So many of the people I work with carry a quiet, persistent belief: that being sedentary means burning fewer calories, and therefore, eating anything beyond a certain amount will lead to weight gain. It sounds like simple maths. Move less, burn less. Eat the same, gain weight.


This belief feels obvious. It feels like common sense. And yet, when researchers have actually measured what happens inside the human body, the picture that emerges is far more complicated, and in many ways, far kinder, than the one diet culture has sold us.


Chris van Tulleken’s book Ultra-Processed People includes a chapter that explores exactly this territory, questioning long-held assumptions about exercise and energy expenditure. It sits alongside a growing body of peer-reviewed research that challenges what most of us were taught to believe about calories, activity, and weight. I want to walk through some of that research with you here, gently, because I know how much anxiety this topic can carry.

The belief many of my clients carry

Can you say more about that feeling of needing to “earn” food through movement? For many people, it sounds like this:

  • “I have barely moved today, so I should not eat much.”
  • “I sat at a desk all day, my metabolism must have slowed right down.”
  • “If I am not exercising, I am not burning anything, so anything I eat will just sit there.”

This thinking often fuels a familiar cycle: restriction during low-activity days, followed by intense guilt if hunger or appetite does not cooperate with the plan. It can also feed compulsive or compensatory exercise, where movement becomes less about wellbeing and more about damage control after eating.

What the research actually shows about exercise and calories

This is where the science becomes genuinely interesting, and where it starts to gently dismantle the “move more, burn more, in a straight line” model that most of us absorbed without question.


The constrained energy expenditure model

For decades, the dominant assumption in nutrition science was what researchers call the additive model: every unit of physical activity adds directly to your total daily energy expenditure. More movement, in this model, always equals more calories burned, in a simple, linear way.


Anthropologist Herman Pontzer and colleagues tested this assumption directly, using the doubly labelled water method, a highly precise way of measuring how much energy a body actually uses over time. Their findings, published in PLOS ONE and later expanded in further studies, told a different story. Total energy expenditure increased with physical activity, but only up to a point. Beyond that point, it began to plateau. This is now known as the constrained total energy expenditure model.

In practical terms, this means the body seems to have a kind of energy budget. When physical activity goes up, the body may quietly reduce energy spent on other processes, such as immune function, inflammation regulation, or reproductive hormone production, in order to keep total expenditure within that budget. Energy is not endlessly available to burn; it is something the body protects and manages.

What happened when researchers studied a hunter-gatherer population

One of the most striking pieces of evidence for this came from a study of the Hadza, a hunter-gatherer community in Tanzania whose daily life involves significantly more physical activity than most people in Western, industrialised settings. Researchers expected to find that the Hadza, given how much walking, digging, and foraging their days involved, would have a noticeably higher total daily energy expenditure than sedentary Westerners.


They did not. After adjusting for body size, the Hadza’s total daily energy expenditure was, on average, no different to that of Western populations, despite considerably higher physical activity levels. The researchers described this as evidence that total energy expenditure may be a relatively stable, evolved trait, rather than something that simply scales up with how much a person moves.

Why exercise programmes so often do not produce the weight loss people expect

If you have ever started an exercise routine hoping it would lead to steady, ongoing weight loss, only to find your weight plateaus much sooner than the maths would predict, this research may explain something important. Exercise intervention studies have repeatedly found that when people increase their physical activity, their total energy expenditure rises by a fraction of what additive models predict, often only around a third of the expected amount.


The body appears to compensate in several ways. Basal metabolic rate can shift. Non-exercise activity, the fidgeting, pacing, and small unconscious movements that make up a surprising portion of daily energy use, can quietly decrease. Appetite and hunger cues can also adjust. None of this happens because someone is failing or lacking discipline. It happens because the body is doing exactly what bodies are designed to do: protecting its energy balance and resisting rapid, sustained deficits.


This is not a reason to fear exercise, or to abandon movement altogether. It is a reason to release the belief that your worth, or your right to eat, should be calculated by how much you moved that day.

What this means if you feel sedentary

If today involved more sitting than moving, what would it mean to trust that your body is still doing its quiet, constant work of keeping you alive, regardless of your step count?


Your body’s basal metabolic rate, the energy required simply to keep your heart beating, your brain functioning, and your cells repairing, accounts for the majority of most people’s daily energy use. This does not switch off because you had a low-activity day. A sedentary day does not mean your body has stopped needing consistent, adequate nourishment. If anything, restricting food on lower-activity days can disrupt the very stability your nervous system relies on to feel safe.

Moving from calorie logic towards a kinder relationship with movement

None of this research suggests that movement does not matter. Physical activity remains deeply important for cardiovascular health, mood, sleep, bone density, and long-term wellbeing. What this research does challenge is the narrower belief that exercise exists primarily as a tool for controlling weight through calorie arithmetic, and that being sedentary is something to be corrected through restriction.

 

You might begin to ask different questions. Instead of “how many calories did I burn today, and how much am I allowed to eat,” you might ask: what would it feel like to move because it supports how I want to feel, rather than as a transaction against food? What would it feel like to trust that your body’s energy needs remain relatively stable, even on the days that look completely different from one another?

 

This shift, from control to trust, is often at the heart of the work I do with clients who are learning to separate their relationship with food from a constant, exhausting mental ledger of activity and intake.

A note on emotional eating and exercise as compensation

For some people, this research raises a different question: what happens when exercise itself becomes driven by anxiety, guilt, or a need to compensate for eating, rather than by care for the body? If movement has started to feel compulsory, or if you notice yourself using exercise to manage feelings about food, this is worth exploring gently, ideally with support.
